For most people, a cold plunge is better after a workout than before it. However, you may want to avoid cold water immediately after strength training if building muscle is your main goal.

Cold plunging before exercise is generally less useful. Cooling your muscles can temporarily reduce power and readiness unless you warm up properly afterwards. The main exception is prolonged endurance exercise in hot conditions, where pre-cooling may help manage body temperature.

Should you cold plunge before a workout?

Usually, no. Cold plunging immediately before a normal gym session, run or sports practice may leave your muscles feeling stiff and less prepared to produce force.

Cold water lowers skin and muscle temperature. This can temporarily affect muscle contraction, coordination and explosive performance.

A controlled study involving physically active men found that cold exposure reduced vertical jump power. A 15-minute dynamic warm-up helped counteract some of this decline, showing that warming up properly is especially important after cold exposure (Dixon et al., 2010).

This matters most before activities that rely on speed and power, including:

  • Weightlifting
  • Sprinting
  • Jumping
  • Contact sports
  • High-intensity interval training

If you enjoy a morning cold plunge but train later in the day, this is unlikely to be a major concern. Your body has plenty of time to return to its normal temperature. The main issue is plunging directly before exercise without enough time to rewarm.

Can a cold plunge before exercise help in hot conditions?

Yes. Pre-cooling can be useful before prolonged endurance exercise in hot or humid conditions.

Starting exercise with a lower body temperature may delay the point at which heat begins to limit performance. In one study, pre-cooling helped cyclists maintain their self-selected exercise intensity in the heat (Duffield et al., 2010).

This strategy may be useful before:

  • Long-distance running
  • Cycling
  • Triathlons
  • Outdoor team sports
  • Events held during hot Australian weather

Pre-cooling is more relevant to competitive endurance athletes than the average gym-goer. You still need a suitable warm-up so that your muscles are ready to move.

Should you cold plunge after a workout?

Yes, if your priority is short-term recovery, soreness relief or preparing for another event. The answer is less clear if your main goal is long-term muscle growth.

Cold water immersion can reduce how sore or fatigued you feel after demanding exercise. Some research has also found improvements in the recovery of muscle function after resistance training (Roberts et al., 2014).

However, feeling better does not always mean that the muscles have recovered faster. Research comparing cold water immersion with active recovery found no meaningful difference in several inflammatory and cellular stress responses after resistance exercise (Peake et al., 2017).

A cold plunge may therefore be useful when comfort and short-term readiness matter, but it is not required after every workout.

Can cold plunging after lifting reduce muscle growth?

Yes, regular cold plunging immediately after lifting may reduce some of the muscle-building response to training.

Resistance exercise activates signals that help your muscles repair and grow. Cooling the muscles straight after exercise appears to weaken some of those signals.

In a 12-week study, participants who completed cold water immersion after each strength session experienced smaller improvements in muscle mass and strength than those who performed active recovery (Roberts et al., 2015).

Another study found that post-exercise cold water immersion reduced muscle fibre growth, although strength gains were not significantly affected in that particular group (Fyfe et al., 2019).

This does not mean one ice bath will cancel your workout. The concern is repeated, immediate cold water immersion after most resistance training sessions.

If hypertrophy is your priority, use your cold plunge:

  • On rest days
  • After cardio rather than lifting
  • Earlier in the day when training later
  • Several hours after resistance training

Cold water immersion may still be worthwhile after a lifting competition or unusually demanding session when recovering quickly matters more than maximising adaptation.

Is there a proven waiting time after strength training?

No. Research has not established an exact number of hours that completely prevents cold water immersion from affecting muscle adaptation.

The studies that identified possible drawbacks generally used cold water immersion within minutes of finishing resistance exercise. They do not show whether waiting two, four or six hours fully removes the effect.

Leaving several hours between lifting and cold plunging is a cautious practical approach, but it should not be treated as a scientifically proven cut-off. Using the plunge on a rest day or in a separate morning or evening session creates clearer separation.

Can you cold plunge after running or cardio?

Yes. Cold plunging after running or cardio may help with perceived soreness and fatigue, particularly after hard sessions or events.

The benefits are not guaranteed. One study involving trained runners found that 12 minutes of cold water immersion after interval training did not improve soreness or 5,000-metre performance the following day (Stenson et al., 2017).

Your decision should depend on how soon you need to perform again.

A cold plunge may be more useful after:

  • A race
  • Hill repeats
  • A long run
  • A tournament
  • Back-to-back training sessions
  • Exercise in hot weather

It is less necessary after an easy recovery run or low-intensity cardio session. Sleep, hydration, nutrition and sensible training volume remain more important for ongoing recovery.

Should you cold plunge between two workouts on the same day?

It can make sense when your next performance matters more than long-term training adaptation.

This situation is common during tournaments, training camps and events with multiple heats. Cold water immersion can help reduce heat strain and may improve how recovered you feel before the next session.

For example, a study involving cyclists exercising in hot conditions found that five minutes of cold water immersion between two exercise bouts helped maintain performance during the second bout (Peiffer et al., 2010).

Allow yourself enough time to rewarm afterwards. Complete a dynamic warm-up before returning to sprinting, lifting or other explosive exercise.

Can you cold plunge on rest days?

Yes. Rest days are a practical time to cold plunge, especially if you want to keep cold exposure away from your strength workouts.

A rest-day session may still provide the alertness, relaxation or personal routine you enjoy without immediately interfering with the recovery signals triggered by lifting.

Other practical options include:

  • Cold plunge in the morning and lift in the evening
  • Plunge after an endurance session
  • Use it after competitions rather than routine training
  • Schedule it on recovery days

Cold plunging should support your training programme rather than dictate it.

Is daily cold plunging necessary for recovery?

No. You do not need to cold plunge every day to recover properly.

Frequent use may be appropriate if you enjoy it and tolerate it well, but more exposure does not automatically produce better results. Daily post-workout plunges may also be a poor fit for someone primarily training for muscle growth.

Use it selectively when you have a clear reason, such as:

  • Managing soreness before another event
  • Cooling down after exercise in the heat
  • Recovering during a congested competition schedule
  • Maintaining a separate cold exposure routine

Is cold plunging safe after exercise?

Cold plunging can be safe for many healthy adults, but it still requires sensible precautions.

Sudden cold immersion may cause gasping, hyperventilation, an increased heart rate and a rise in blood pressure. Royal Life Saving Australia recommends controlled water temperatures, gradual acclimatisation and keeping the head and neck out of the water. Its current position statement considers 10–15°C a generally safe range for most people, while warning that colder water increases stress on the body (Royal Life Saving Society Australia, 2024).

For safer use:

  • Begin with brief sessions and increase gradually.
  • Do not plunge while feeling faint, confused or unwell.
  • Keep your head and neck above the water.
  • Avoid hyperventilation or breath-holding exercises in the tub.
  • Make sure you can enter and exit safely.
  • Have someone nearby, especially when you are new to cold immersion.
  • Get out if you develop chest pain, persistent breathing difficulty, confusion or loss of coordination.

Seek medical advice before cold plunging if you are pregnant or have heart problems, high blood pressure, circulation issues, Raynaud’s disease, a serious chronic condition or medication that may affect your response to cold.

Use a cold plunge after exercise when soreness relief, cooling or fast turnaround is the priority. Avoid using it immediately after every resistance workout if you are focused on building muscle.

Before-workout plunges are generally best reserved for endurance exercise in hot conditions. If you cold plunge before any other type of workout, give yourself time to rewarm and complete a proper dynamic warm-up.
